The key isn't the equipment - it's progressive overload. Whether you're using bands, free weights, machines, or body weight, your muscles need to be challenged consistently over time.
Should You Do Cardio Before or After Weight Training?
This depends on your primary goal.
If fat loss, strength, or muscle retention is your priority, perform resistance training first.
Strength training requires concentration, coordination, and energy. Completing it while you're fresh allows you to lift better, maintain proper technique, and stimulate greater muscle adaptations.
Cardio works well afterward as a finisher or on separate days.
For endurance athletes - including swimmers - I often adjust the balance depending on the training season. During high-volume swim training, additional cardio may provide little benefit because the athlete is already accumulating significant aerobic work in the pool. In those cases, well-designed dryland strength training often produces greater improvements in overall performance than simply adding more endurance exercise.
A Simple Weekly Plan for Fat Loss

For most healthy adults, a balanced weekly routine might include:
